75 days. One weekly template that repeats and gets heavier every week. Home track or gym track — pick per day, no excuses either way.
Five daily non-negotiables — all five or the day is wasted
- Train the day's session (45–60 min)
- 10,000 steps — walked, not wished for
- Protein anchors every meal · no liquid calories · stop eating 3h before bed
- Morning premeditatio + evening review (5 min total, written)
- 3L water · 7h+ sleep
The three phases
Phase I — Foundation
Days 1–25Groove the movements, survive the quit window (days 7–12), establish the food rules. Weights moderate: leave 2 clean reps in the tank on every set (RIR 2).
Progression: Add 1 rep per set each week until you hit the top of the range, then add load (gym) or move to the harder variation (home).
Phase II — Build
Days 26–50Intensity climbs: RIR 1 on the last set of every exercise. ENGINE day intervals get longer. The mirror starts talking around day 40 — ignore it either way; the tracker is the only judge.
Progression: Top set now taken to RIR 1. Add a 4th set to the first two exercises of every session. Steps target rises to 12,000.
Phase III — Forge
Days 51–75The cut sharpens: tighten food rule #3 (no flour, no sugar — whole food only). Lifting stays HEAVY to hold muscle while fat drops. Finish every session with the Phase III finisher.
Progression: Keep loads from Phase II — do not chase new PRs while calories are low. Finisher: 5-min AMRAP — 10 push-ups, 10 squats, 10 sit-ups. Log rounds; beat last week.
The weekly split
Seven days, then it loops — heavier. Day 1 of the program is Day 1 below; day 8 comes back to Day 1 with more weight on the bar.
